Protein and Aging After 40: What New Research Shows

You track your macros. You hit your protein target — 150 grams, maybe 180 — every single day, certain that more is always better for protein and aging after 40. You’ve read the warnings about sarcopenia often enough to treat every extra gram as insurance against losing your strength.

A major systematic review tells a more complicated story. Pooling data from 74 randomized controlled trials and thousands of participants, researchers found that extra protein does help preserve lean mass — but the effect is small, and in adults 65 and older, it wasn’t even statistically significant.

That doesn’t mean protein stops mattering after 40. It means the “maximize it” instinct driving so much of 40-plus fitness culture is aimed at the wrong lever. Here’s what the evidence actually supports, and where your effort is better spent.

Part of why the maximizing instinct took hold is obvious: sarcopenia is real, protein marketing is everywhere, and tracking apps make it easy to treat a number on a screen as the goal itself rather than a proxy for the goal. Once you can watch a gram counter tick upward in real time, it starts to feel like the counter is the workout. The research suggests otherwise — and untangling that is worth doing, because chasing the wrong lever isn’t neutral. It costs money on supplements, digestive comfort on oversized meals, and mental bandwidth better spent on the training itself.

Is More Protein Always Better for Muscle After 40?

No. A 2022 meta-analysis of 74 randomized trials found that additional protein produced only a small increase in lean body mass among healthy adults, and the effect in adults 65 and older was not statistically significant. Resistance training, not protein quantity, remained the stronger driver of muscle preservation across every age group studied.

The review, led by researchers at McMaster University and published in the Journal of Cachexia, Sarcopenia and Muscle, pooled 2,665 participants from studies testing extra protein with and without resistance exercise. The headline number: additional protein produced roughly half a kilogram more lean-mass gain than placebo over an average 12-week study period — a real difference, but a modest one, not the dramatic transformation implied by “more is always better” marketing.

It’s also worth flagging where the funding came from. The review was supported by the International Life Sciences Institute Europe, and several co-authors disclosed industry ties, including research funding or honoraria from Abbott Nutrition and dairy and beef industry groups. That doesn’t invalidate the findings — the methodology was pre-registered and rigorously conducted — but AG’s editorial policy requires we note it whenever a nutrition study has commercial backing, so you can weigh the source alongside the data.

Strength outcomes told a similar story. Bench-press strength, handgrip strength, and performance on physical function tests were only trivially affected by additional protein. Lower-body strength improved modestly, but mainly in younger adults consuming at least 1.6 grams per kilogram of body weight daily while resistance training. For older adults specifically, the number of well-designed trials was too small to draw firm conclusions — a gap the researchers themselves flagged as needing more study, not a green light to assume more protein automatically works the same way at every age.

Where the “More Protein” Advice Breaks Down

If protein isn’t the guaranteed multiplier it’s marketed as, where does the advice go wrong? Two questions get at the heart of it — and a third worth answering before you cut anything back: aging muscle does become somewhat less responsive to protein, a phenomenon researchers call anabolic resistance, which is why per-meal amounts matter more as you get older even though daily totals don’t need to climb indefinitely.

How Much Protein Can Your Body Actually Use in One Sitting?

Harvard Health nutrition researchers note the body can only direct roughly 25 to 30 grams of protein toward muscle repair at any one time. Beyond that ceiling, the surplus gets used for other bodily functions or simply burned for energy — it isn’t banked for extra hypertrophy. A 50-gram protein shake doesn’t build muscle twice as fast as a 25-gram one; it just asks your kidneys to process more nitrogen for no additional payoff. This is precisely the mechanism behind the 40-plus habit of stacking a giant post-workout shake on top of an already protein-heavy dinner: past a certain point in a single meal, you’re not building more muscle. You’re just making expensive urine.

What Does the Evidence Say About High Daily Totals?

A landmark 2018 meta-analysis — now a foundational reference in sports nutrition, and one AG flags as older research per our editorial policy — pooled 49 studies and identified a breakpoint at roughly 1.6 grams of protein per kilogram of body weight per day. Past that point, additional protein stopped producing measurable extra gains in fat-free mass during resistance training. For a 180-pound adult, 1.6 grams per kilogram works out to about 130 grams daily, a target reachable through food alone for most people already eating regular protein-rich meals.

Put those two findings together and a pattern emerges: the ceiling on any single meal is real, and the ceiling on any single day is real, but neither ceiling is the ceiling on your muscle. So if the number on your tracker already clears roughly 1.2 to 1.6 grams per kilogram, spread across meals of 25 to 30 grams — why does the industry keep selling you a bigger scoop?

What Actually Preserves Muscle After 40

So what actually moves the needle, if not maximizing grams? The research points toward habits that are less exciting than a protein target, but far more reliable.

  • Train against resistance, consistently. ACSM’s newly updated 2026 position stand, synthesizing 137 systematic reviews and more than 30,000 participants, found the biggest gains come from moving from no resistance training to any resistance training performed at least twice weekly — not from optimizing every variable of a program.
  • Hit an adequate daily total, not a maximal one. Harvard Health nutrition experts advise adults managing age-related muscle loss to aim for 1.2 to 2.0 grams of protein per kilogram of body weight — a range to land inside, not a ceiling to chase.
  • Spread protein across meals. Targeting roughly 25 to 30 grams per meal, with at least 10 grams at snacks, keeps muscle-building signals active throughout the day instead of concentrated in one oversized shake.
  • Stop mistaking complexity for commitment. That same ACSM review found training to failure, specialized equipment, and elaborate periodization schemes didn’t reliably outperform simple, consistent programs for the average healthy adult.

Instead of chasing a single daily gram total, split your protein target across three or four meals of 25 to 30 grams each. You’ll still hit the number your tracker wants — without wasting the surplus your body can’t use in one sitting.

Is there still a place for real vigilance about protein and aging after 40? Absolutely. Genuinely inadequate intake accelerates muscle loss, and adults managing diagnosed sarcopenia or recovering from illness or surgery should take their daily total seriously and talk to a clinician or registered dietitian about their specific needs. But vigilance and maximization are not the same thing, and most people reading this are already closer to adequate than they think.

The research doesn’t ask you to abandon protein. It asks you to stop treating it as the single lever that determines whether you keep your strength. Two resistance-training sessions a week, sustained for years, will do more for the body you have at 55 than any amount of extra whey ever will.
